<h1>Un Viejo Amigo</h1>
<p>Recuerdo mi primer ataque de pánico. Estaba en la parada de autobús. Me acababa de mudar a una ciudad nueva y el autobús nunca llegó. Así que el pequeño lobo en mi cerebro me dijo:</p>
<blockquote><p>🐺 Estamos en un lugar nuevo ¿y ni siquiera entendemos cómo funcionan los autobuses aquí?</p>
<p>🐺 ¡Eso significa que no podremos hacer amigxs! ¡O llegar a casa a salvo! ¡O comprar cosas que necesitamos para sobrevivir!</p>
<p>🐺 Espera, ¿por qué nuestro corazón está palpitando tan fuerte? ¡¿Por qué no podemos respirar?! ¡¿¡¿No son los ataques al corazón algo que está en nuestro historial médico familiar?!?! ¡¿¡¿¡¿Oh dios, es este el final?!?!?!</p>
<p>🐺 AAAAAHHHHH</p>
</blockquote>
<p>En 4 pasos mentales, un autobús que no apareció me <em>convenció</em> al 100% de que iba a morir.</p>
<p>Así que es por eso que nunca confié en el dicho, “confía en tu institnto”. O “tus sentimientos son válidos”. Imagina esta escena:</p>
<blockquote><p>Amigx: Me siento inútil. Me siento como una carga para todos. Siento que en el fondo soy una personx irremediablemente rotx y malvadx. </p>
</blockquote>
<blockquote><p>Tú: ¡Tus sentimientos son válidos! :D</p>
</blockquote>
<p>"Por eso confié en esos <em>otros</em> chiclés: “Las emociones son irracionales”. “Lo único a lo que debes temer es al miedo”. “¡No te preocupes, sé feliz!”</p>
<p>Así que busqué maneras de callar a mi miedo.</p>
<p>¡Funcionó! Tuve encuentros con gente desconocida y sexo inseguro para ahogar los sonidos de mi cerebro gritando. Finalmente, ahora que no le pongo atención a mi miedo… me metí en varias situaciones abusivas y peligrosas.</p>
<p>(DATO CURIOSO: En 1994, neurocientíficos encontraron a <a href='https://en.wikipedia.org/wiki/S.M._(patient)'>una mujer con ambas amígdalas destruidas</a>. Ella era la mujer sin miedo. Sin ansiedad. Sin ninguna preocupación. Es por eso que han abusado de ella, ha sido asaltada y casi asesinada varias veces). </p>
<p>Afortunadamente, mis amigos tenían miedo <em>por</em> mí, cuando yo tenía demasiado miedo de permitirme tener miedo. (Lo único a lo que debes temer es al miedo, ¿cierto?). Mis amigos me ayudaron a darme cuenta de que mi situación <em>era</em> abusiva, y me sacaron de ahí.</p>
<p>Unos meses después, escuché la voz familiar de un viejo amigo:</p>

</blockquote>

<h1>Terapias que Probé</h1>
<p>Si esto fuera una película, ese hubiera sido el punto en el que me di cuenta del valor del miedo. </p>
<p>Nop. No aprendí nada. </p>
<p>Sin embargo, me inspiró <em>finalmente</em> a intentar la psicoterapia. Primero intenté con la <a href='https://en.wikipedia.org/wiki/Cognitive_behavioral_therapy'>Terapia Cognitivo-Conductual</a> (TCC), que, como los <a href='https://onlinelibrary.wiley.com/doi/full/10.1002/da.20829'>metaanálisis han demostrado,</a> es igual de buena, o incluso mejor, que la medicación para la depresión y la ansiedad. La terapia recomienda “desafiar tus pensamientos” señalando todas las “distorsiones cognitivas” irracionales en tus miedos. (🤓 “Bueno, <em>de hecho</em>…”)</p>
<p>La TCC me ayudó mucho, pero rápidamente llegué al punto máximo. Mi problema era que usaba la TCC como <em>arma</em> contra mi miedo. Aún veía al miedo como mi <em>enemigo</em>.</p>
<p>Luego, intenté con una terapia basada en la concientización –– específicamente, la Terapia de aceptación y compromiso – la cual recomienda <em>no</em> luchar en contra de tus pensamientos, sino dejar pasar tus sentimientos. (Una metáfora que me dijeron: la ansiedad es como la arena movediza –– entre más luches, más rápido te hundes. Por lo tanto: no luches).</p>
<p>De nuevo, usé la concientización como otra manera de <em>ignorar</em> mi miedo. El miedo <em>aún</em> era mi enemigo.</p>
<p>Me tomó una <em>década</em> entenderlo, pero el miedo es––</p>
<p>Espera, mi lobo quiere decir algo:</p>
<blockquote><p>🐺 Nicky, la TCC y la concientización han ayudado a <em>millones</em> de personas, y son respaldados por <em>cientos</em> de estudios. ¡¿Quiénes <em>somos</em> para hablar mal de lo que salva la <em>vida</em> de las personas?!</p>
</blockquote>
<p>¡Gracias, lobo! Esa es una preocupación muy válida.</p>
<p>Quiero aclarar: La TCC y la concientización <em>ayudan</em> a las personas. <em>Me</em> ayudaron inmensamente.</p>
<p>Pero ninguna técnica va a funcionar por completo si crees que el miedo es un <em>enemigo</em> que debes “derrotar” o “conquistar”. O una cosa molesta que debes soportar “conscientemente”. Como estaba diciendo: me tomó una década entenderlo, pero el miedo no es un enemigo.</p>
<p>El miedo es un <em>amigo</em>.</p>

<h1>El Propósito del Dolor, la Función de los Sentimientos</h1>
<p>¡¿El miedo es un amigo?! Eso suena estúpido – incluso <em>moralmente ofensivo</em> – para alguien que tiene ataques de pánico casi diariamente. Así que, ¿por qué <em>yo</em>, alguien que conoce este dolor, está diciendo algo <em>así</em>?</p>
<p>Para entender esto, imagina que pones tu mano en una estufa encendida.</p>
<p>🔥👋😰</p>
<p>Obviamente: dolería.</p>
<p>Menos obvio: es <em>bueno</em> que duela.</p>
<p>El dolor es un sistema de alarma. Te dice cuando las cosas están mal, <em>lo cual es bueno</em>.</p>
<p>(DATO CURIOSO: Hay una condición extraña llamada <a href='https://en.wikipedia.org/wiki/Congenital_insensitivity_to_pain'>insensibilidad congénita al dolor</a>, donde la gente no puede sentir dolor. Como resultado, los adultos con esta condición tienen muchas heridas, quemaduras y huesos rotos. Ellos son los afortunados – el resto está muerto).</p>
<p>Sin embargo, querrías tener un sistema de alarma que se encienda <em>antes</em> de que el daño esté hecho. Este sistema de alarma se llama “miedo”. Es una alarma que predice – e intenta protegerte de – futuros <em>daños</em>. </p>
<p>¿Daños a qué? Tus necesidades humanas fundamentales:</p>
<ol start='' >
<li><strong>Necesidades Físicas</strong> – supervivencia, salud, seguridad <br/>(Cuando es amenazada: 🐺 “¡Estamos en peligro!”)</li>
<li><strong>Necesidades Sociales</strong> – amigxs, familia, amantes <br/>(Cuando es amenazada: 🐺 “¡No le agradamos a nadie!”)</li>
<li><strong>Necesidades para “Volverse una Mejor Persona”</strong> – aprender, crecimiento personal, prepar la comida para otros <br/>(Cuando es amenazada: 🐺 “¡Somos malas personas!”)</li>
</ol>
<p>(Esta lista de necesidades es una versión condensada de la <a href='https://en.wikipedia.org/wiki/Maslow%27s_hierarchy_of_needs'>Pirámide de Maslow</a> + <a href='https://selfdeterminationtheory.org/SDT/documents/2000_RyanDeci_SDT.pdf'>Teoría de la Autodeterminación [pdf]</a>)</p>
<p>Aquí esta mi conjetura. No es original, cientos de personas lo han dicho antes que yo, pero de igual forma me llevó una eternidad aprenderlo: </p>
<p><strong>🚨 TODOS LOS SENTIMIENTOS SON SEÑALES IMPERFECTAS SOBRE MÍ Y NECESIDADES INSATISFECHAS. 🚨</strong></p>
<p>Este es el <a href='https://en.wikipedia.org/wiki/Functional_accounts_of_emotion'>punto de vista funcionalista de las emociones</a>. Pero, ¿qué quiero decir con “señal”?</p>
<p>Imagina un café. Cuando llega un cliente, la campana sobre la puerta suena <em>ring</em>.</p>
<p>De igual manera, cuando una necesidad del cuerpo/mente es satisfecha – o está a punto de serlo – sentimos una señal de Placer; alegría, anticipación, curiosidad, el momento “¡Ajá!”, orgullo.</p>
<p>Imagina una alarma de incendios de un café. Cuando algo en la cocina se está quemando suena <em>BIP BIP BIP</em>.</p>
<p>De igual manera, cuando una necesidad del cuerpo/mente <em>no</em> es satisfecha – o es amenazada – sentimos una señal de Dolor; miedo, soledad, frustración, culpa, pena.</p>
<p>Pero espera, ¿no es lo mismo a “tus sentimientos siempre son válidos”? No, porque <em>todas las señales pueden tener falsas alarmas</em>. Por lo tanto, los sentimientos negativos no <em>siempre</em> son válidos, pero no <em>siempre</em> son irracionales. Son pistas – que no deben ser tomadas como una verdad literal al 100%, pero que no deben ser desechadas por completo. (¿Tienes una alarma demasiado sensible? Veremos cómo “recalibrar” tus señales con Hábitos en la siguiente sección).</p>
<p>Toda mi vida, pensé que la gente mentalmente saludable era mejor para “sobrellevar” las emociones “negativas”. <em>El vocabulario de esta idea es erróneo.</em> <strong>Los mentalmente saludables no “sobrellevan” las emociones, colaboran <em>con</em> ellas. Saben cómo escuchar, actuar y recalibrar las señales.</strong></p>
<p>Cuando la alarma de incendios se apaga:</p>
<ul>
<li>Una persona saludable sabe que debe apagar la estufa, abrir una ventana, y poner bicarbonato de sodio sobre el incendio de grasa. Si la alarma es demasiado sensible, la moverán más lejos. </li>
<li>Un persona ansiosa lanza agua sobre el incendio de grasa y lo empeora. O se tapa los oídos para no escuchar la alarma. O golpea la alarma con un martillo. O intenta discutir racionalmente con la alarma sobre sus distorsiones. O decide ignorarlo “conscientemente”.</li>
</ul>
<p>Una vez que entendí sentimientos = alarmas y señales, me di cuenta de que lo que pensaba que eran errores de mis emociones ¡en realidad eran características!</p>
<p>Las emociones “negativas” se encienden por sí mismas y no puedes apagarlas cuando quieras – <em>esta es una buena característica para un detector de humo automático</em>. Las emociones “positivas” nunca duran, siempre se ajustan por sí solas a una normalidad nueva – <em>esta es una buena característica para termostatos inteligentes</em>.</p>
<p>Una buena vida no se trata sobre minimizar el Dolor y aumentar el Placer. Eso es como un café cuya meta es minimizar las alarmas y maximizar el sonido de la campana de la entrada. Los sentimientos <em>NO</em> es el fin, son los <em>medios</em> para el fin: una vida plena.</p>
<p>Así que es por eso que afirmo que “el miedo no es un enemigo, es un amigo”. ¿Pero qué tipo de amigo es el miedo? El “Mejor Amigo del Hombre [sic]”. En una oración:</p>
<p><strong>🐺 EL MIEDO ES UN PERRO GUARDIÁN PARA TUS NECESIDADES. 🐺</strong></p>
<p>Cuando ladra “¡no le agradamos a nadie!” está tratando (aunque erróneamente) de proteger tu necesidad de sentimiento de pertenencia. Cuando ladra “¡somos malas personas!” está intentando (muy mal) de proteger tu necesidad de crecimiento personal.</p>
<p>(La idea de un sub-agente en tu mente no es tan absurda como suena – esta idea ha surgido independientemente en varios campos: <a href='https://en.wikipedia.org/wiki/Thinking,_Fast_and_Slow'>El “Sistema 1 y Sistema 2”</a> en la economía conductual, <a href='https://en.wikipedia.org/wiki/The_Righteous_Mind'>“El Elefante y El Jinete”</a> en la psicología social, <a href='https://en.wikipedia.org/wiki/Society_of_Mind'>“La Sociedad de la Mente”</a> en la ciencia cognitiva, etc.).</p>
<p>Sin embargo, tal vez tienes un perro hiperactivo que le ladra a las sombras. No es la culpa del perro. Tal vez en el pasado ha sido abusado o abandonado. ¡Pero el perro genuinamente quiere ayudarte! ¡Esa es su función evolucionada literal! </p>
<p>Ladra porque es un perro de refugio maltratado, y necesita que lo ayudes a sanar.</p>
<p>Tristemente, la primera reacción de muchas personas con el perro ruidoso – incluyendo la mía – era atacarlo. Pero no puedes golpear la maldad de un perro, o asustarle el miedo. (Nota: <a href='http://dogscouts.org/base/tonto-site/uploads/2014/10/620_art_training_methods.pdf'>esto también es verdad para el entrenamiento literal de perros [pdf]</a>.)</p>
<p>Entonces… ¿cómo entrenas a tu perro?</p>
<hr />
<h1><strong>El ABC de los Hábitos</strong></h1>
<p>Para entrenar a un perro, primero: no golpees al perro. No le tengas miedo al miedo.</p>
<p>¿Y luego qué? ¿Tienes que comprar uno de esos dispositivos y entrenar a tu propia mente usando el condicionamiento operante? </p>
<p>¡Pues sí! Okey, el dispositivo marcador para perros es opcional. Pero existe una palabra para cuando los humanos aplican el condicionamiento operante en ellos:</p>
<p><strong>Hábitos.</strong></p>
<p>Este es un pequeño resumen sobre la ciencia de crear hábitos, <a href='https://bjgp.org/content/bjgp/62/605/664.full.pdf'>parafraseado del British Journal of General Practice [pdf]</a>:</p>
<ol start='' >
<li><strong>Hábito = Cuando X, Entonces Y.</strong> <br/>X es la “señal”, Y es la “rutina”. Ejemplo: “cuando salga de la ducha voy a usar el hilo dental”.</li>
<li><strong>Para crear un hábito, debes tener un Cuándo constante.</strong> <br/>Ejemplo: si estás tratando de comer más saludablemente no sólo digas “voy a comer más frutas”. Date un <em>tiempo y/o lugar</em> específicos, como, “después de comer en casa me comeré una fruta”. (También conocido en psicología como <a href='http://kops.uni-konstanz.de/bitstream/handle/123456789/10101/99Goll_ImpInt.pdf'>Intenciones de Implementación [pdf]</a>).</li>
<li><strong>Para crear un hábito, debes tener un Cuándo simple.</strong>
Ejemplo: si eres nuevo con la meditación, <em>no</em> comiences con “meditar por 30 minutos al día”. Comienza con “meditar por 2 minutos al día”. Una vez que los 2 minutos se vuelvan un hábito, <em>entonces</em> puedes incrementarlo. </li>
<li><strong>Para <em>terminar</em> con un hábito, cambia el Cuándo o el Entonces.</strong><br/>Ejemplo: para evitar procrastinar, use apps para bloquear sitios web tentadores. (Odiseo se ató a sí mismo al mástil para resistirse a la canción de las sirenas).</li>
<li><strong>Monitorea tu progreso.</strong> <br/>Personalmente: por cada día que logré mi plan de Cuando→Entonces con éxito, dibujo un ⭕ en el calendario. Si fallo, dibujo una ❌.</li>
<li><strong>NO intentes crear más de un hábito a la vez.</strong> </li>
<li><strong>Le toma 66 días (en promedio) a un hábito para que se vuelva automático.</strong> <br/>¡Sé paciente! El entrenamiento de la mente toma tiempo, pero vale la pena. </li>
</ol>
<p>Espera, mi perro guardián quiere decir algo:</p>
<blockquote><p>🐺 Acabamos de usar +1800 palabras ¡y no le hemos dado <em>realmente</em> al lector ningún consejo práctico sobre salud mental! ¡Estamos desperdiciando su tiempo!</p>
</blockquote>
<p>¡Esa es una preocupación válida! Voy a añadir un vínculo hasta arriba para que los lectores puedan saltarse hasta las secciones de Hábitos de Salud Mental. Hablando de eso:</p>

<h1><strong>9 Hábitos de Salud Mental Basados en Evidencia</strong></h1>
<p>Esta lista es para ayudarte a comenzar a mejorar tu salud mental <em>hoy</em>. Nueve suena un poco abrumador, así que sólo escoge <em>un</em> hábito de la lista de abajo, haz un pequeño y simple plan de Cuando→Entonces, y monitorea tu progreso durante 66 días o hasta que se vuelva automático. Luego regresa, escoge otro hábito, y repite. </p>
<h2><strong>Hábitos para conocer mejor a tu lobo</strong></h2>
<h3>😌 <strong>Meditación:</strong></h3>
<p>Sí, a estas alturas es un cliché, pero se ha demostrado en los metaanálisis que la meditación <a href='https://jamanetwork.com/journals/jamainternalmedicine/article-abstract/1809754'>mejora la ansiedad y la depresión</a>.</p>
<p>Sin embargo, hay un cliché de la meditación que vale la pena disipar: la meta NO es “aclarar tu mente”. ¡Clásico error de principiante! La meta es <em>observar</em> tu mente, como un científico: sin juzgar. Cuando el lobo comienza a aullar – y lo hará – no le tengas miedo al miedo. Sólo escucha. Observa.</p>
<p>Aunque estaba criticando antes a la “concientización” (o mi mala implementación de esta), la meditación <em>es</em> profundamente útil en mi vida. </p>
<p><strong>Ejemplo de plan Cuando</strong>→<strong>Entonces:</strong> <em>“Después de lavarme los dientes en la mañana, iré a la sala y pondré un temporizador para meditar por 2 minutos”.</em></p>

<h3>📓 <strong>Diario:</strong></h3>
<p>Otro cliché, pero escribir sobre tus emociones ha demostrado mejorar moderadamente <a href='http://citeseerx.ist.psu.edu/viewdoc/download?doi=10.1.1.518.1710&rep=rep1&type=pdf'>la salud psicológica <em>y física</em> [pdf]</a>. Sin embargo, tienes que escribir sobre tus emociones <em>e intentar entenderlas.</em> Expresar emociones sin un sentido cognitivo <a href='https://www.researchgate.net/profile/Philip_Ullrich/publication/11212874_Journaling_about_stressful_events_Effects_of_cognitive_processing_and_emotional_expression/links/0fcfd5090027dd0d0a000000.pdf'>no parece ayudar [pdf]</a>.</p>
<p>¿No estás segurx de cómo comenzar a escribir para entender tus emociones? Aquí hay una plantilla simple:</p>
<p><em>“Hoy cuando [evento], me sentí [sentimiento] porque parecía satisfacer/desafiar mi necesidad de [necesidad]. La próxima vez, intentaré [experimentos alrededor que necesito]”.</em></p>
<p>Ejemplo: <em>“Hoy, cuando mis amigxs hablaban sin mí, me sentí insegurx porque parecía que desafiaba mi necesidad de sentimiento de pertenencia. La próxima vez, trataré de satisfacer mi necesidad de sentimiento de pertenencia hablando más o practicando sentirme cómodx escuchando a mis amigxs, activamente y completamente, sin tener que abrir la boca para probar mi existencia”.</em></p>
<p>(Por mucho que critiqué antes el “desafiar tus pensamientos”, <em>aquí</em> es donde el TCC destaca. Conocer las <a href='https://en.wikipedia.org/wiki/Cognitive_distortion'>distorsiones cognitivas comunes</a> y cómo replantearlas te ayuda a darle sentido a las señales de Dolor. Sólo no lo abordes como un Club de Debate, donde el punto del juego es “ganar” al, bueno, presumir tu miedo. La meta debe ser ayudar a tu miedo a que <em>sea un mejor ayudante</em>. Ayúdalo a ayudarte).</p>
<p><strong>Ejemplo de plan Cuando</strong>→<strong>Entonces:</strong> <em>“Antes de irme a dormir, escribiré/dibujaré mis sentimientos por 10 minutos”.</em></p>

<p>Recuerda, el miedo es un perro guardián para tus necesidades. Si lo escuchas ladrar “¡estamos en peligro!”, pero sin una causa <em>específica</em>, es probable que tus necesidades físicas <em>generales</em> no están siendo satisfechas completamente. Para calmar a tu perro interior, puedes hacerte cargo de esas necesidades:</p>
<h2><strong>Hábitos para proteger tus necesidades básicas:</strong></h2>
<p>Imagina si las revistas de Popular Science escribieran, “¡Wow! Mojar el hardware de tu computadora <em>puede afectar qué tan bien funciona el software”.</em> O “¡Wow! Tener mucho software ejecutándose ¡<em>puede hacer que el hardware se caliente!”.</em></p>
<p>Así me siento con respecto a los artículos que actúan sorprendidos cuando dicen que la salud física afecta la salud mental y viceversa.</p>
<h3>😴 Dormir:</h3>
<p>Si la selección natural decidió dejarte inconsciente durante una tercera parte de tu vida, <em>apuesta</em> a que hay un gran beneficio para hacer que ese análisis de costo/beneficio funcione.</p>
<p>Y funciona. Como el director del Center for Human Sleep Science de UC Berkeley explica <a href='https://www.indiebound.org/book/9781501144318'>en su libro</a>, una buena noche de sueño reduce el riesgo de enfermedades del corazón, cáncer, Alzheimer, depresión, ansiedad y más. Como un famoso autor de libros de niños dijo, “<a href='https://www.indiebound.org/book/9781617750250'>Vete a Dormir, Carajo</a>.”</p>
<p><strong>Ejemplo de plan Cuando</strong>→<strong>Entonces:</strong> <em>“Cuando sean las 10 pm, apagaré todos mis dispositivos y los pondré a cargar fuera de la habitación, en un bote de basura, donde pertenecen”.</em> </p>
<p>Recomendado: <a href='https://justgetflux.com/'>F.lux</a>. Es una aplicación que cambia la luz de tus pantallas durante las noches, ya que la luz azul arruina tu ciclo de sueño.</p>
<h3>🏃♀️ Hacer ejercicio:</h3>
<p>Corre. Escala. Juega al frisbee. Sólo media hora de ejercicio moderado al día es suficiente como para darte grandes beneficios para tu salud física <em>y mental</em>. <a href='https://www.sciencedirect.com/science/article/abs/pii/S0022395616300383'>Un metaanálisis reciente</a> demostró que el ejercicio reduce la depresión ¡<em>al igual que</em> la psicoterapia o la medicación!</p>
<p><strong>Ejemplo de plan Cuando→Entonces:</strong> <em>“Después de llegar a casa en la noche saldré a caminar por 10 minutos”.</em> (Recuerda: siempre puedes incrementar la duración/intensidad de un hábito después).</p>
<h3>🍆 Comer:</h3>
<p>Tu flora intestinal conforma el 90% de la serotonina de tu cuerpo. Así que: manten a tus microbios felices, ellos te mantienen feliz, ¿capiche? (Ve: este <a href='https://www.mentalhealth.org.uk/publications/feeding-minds'>este reporte de la Mental Health Foundation</a>)</p>
<p>Hay millones de dietas, pero la mayoría de ellas no están basadas en la ciencia… y la ciencia está llena de replicaciones fallidas y p-hacking. Personalmente, me voy con la dieta anti-dieta de Michael Pollan: <a href='https://www.indiebound.org/book/9780143114963/Michael-Pollan/Defense-Food'>Come comida, no demasiada, mayormente plantas</a>.</p>

<p>Nuestras necesidades físicas son esenciales, pero no sólo somos animales, somos animales <em>sociales</em>. Así que si tu perro ladra “¡no le agradamos a nadie!” puedes calmarlo con estos hábitos:</p>
<h2><strong>Hábitos para proteger tus necesidades sociales:</strong></h2>
<p>No es sorprendente que las conexiones sociales de alta calidad <a href='https://www.ncbi.nlm.nih.gov/pmc/articles/PMC3455910/pdf/11524_2006_Article_44.pdf'>reducen la depresión y la ansiedad [pdf]</a>. Y “sorprendentemente”, también <a href='https://journals.plos.org/plosmedicine/article?id=10.1371/journal.pmed.1000316&mod=article_inline'>reduce tus riesgos de una muerte prematura al 50%</a>. (De nuevo, no debería ser sorpredente que el hardware afecta al software y que el software afecta al hardware).</p>
<h3>👯♂️ <strong>Habla con amigos</strong></h3>
<p>Un consejo de una anécdota y no de información:</p>

<li>Cuando sea <em>posible</em>: Vida real-cara a cara > Videollamada > Llamada por teléfono > Texto/Correo electrónico.</li>
<li>Reúnete con amigxs <em>fuera</em> de su contexto normal. Ejemplos: reúnete con un amigx del trabajo <em>fuera</em> del trabajo, ve con compañerxs de piso <em>afuera</em> a ver una película. De otra manera, probablemente perderán contacto después de dejar el trabajo o la casa.</li>
<li>Ya que todos son abejas ocupadas que viven en colmenas rectangulares llamadas calendario, <em>programa salidas regulares de amigxs</em>. Haz de la amistad un <em>hábito</em>, para ¡ambxs! </li>

<p>¡También habla sobre tus pensamientos y sentimientos con amigxs! Además de reforzar su amistad, sospecho que compartir tus sentimientos con otrxs mejora tu salud mental de la misma manera que escribir en un diario: explicar tus emociones hace que entiendas tus propias emociones.</p>

<h3>🎳 <strong>Haz nuevos amigos</strong></h3>
<p>Opción 1: Pídele a tus amigxs que te presenten a sus amigxs. (p. ej: todos van al cine juntos).</p>
<p>Opción 2: Únete a una clase o grupo voluntariado o liga de boliche en <a href='https://www.meetup.com/'>Meetup.com</a>. (No me están pagando por decir esto). Trabajo independientemente y me acabo de mudar a una ciudad nueva, así que pudo ser bastante solitario, ¡pero Meetup me ayudó a hacer nuevos amigos de manera rápida! Sólo recuerda reunirte también con tus nuevos amigxs <em>fuera</em> de la reunión.</p>
<p><strong>Ejemplo de plan Cuando→Entonces:</strong> <em>“Cada jueves por la noche iré a la reunión de francés pour pratiquer mon terrible français”.</em></p>

<p>Finalmente – nuestras necesidades físicas y sociales son esenciales, pero no sólo somos animales sociales, somos <em>personxs</em>. Así que, si tu perro te ladra “¡somos terribles, malvados, estamos rotos!”, puedes calmarlo con estos hábitos.</p>
<h2><strong>Hábitos para proteger tus necesidades para “volverte una mejor persona”:</strong></h2>
<p>La última década de <a href='https://en.wikipedia.org/wiki/Positive_psychology'>“la ciencia de la felicidad"</a> ha sido sobre cómo la felicidad no es suficiente.</p>
<p>Los investigadores ahora identifican <a href='http://www.preptheday.com/uploads/1/2/0/0/120050120/hedonia_eudaimonia_and_well-being.pdf'>dos tipos de bienestar [pdf]</a> – <strong>Hedonia</strong>, el cual es placer y diversión, y <strong>Eudaimonia</strong>, el cual es propósito y satisfacción. Los dos no son opuestos, pero son diferentes. <h3>😇 <strong>“Forja el carácter”</strong></h3>
<p>Benjamin Franklin fue el primer lifehacker. Entre experimentar con la electricidad y luchar para combatir la esclavitud, también se esforzó para mejorar su carácter moral con la ayuda de… tarjetas. <a href='https://www.thesimpledollar.com/ben-franklins-thirteen-virtues-using-one-week-to-change-your-life/'>Como describe en su autobiografía</a>: llevaba una tarjeta con 7 columnas – una para cada día de la semana – y 13 filas – una para cada Virtud en la que quería trabajar. Al final de cada día, dibujaba un punto por cada Virtud que lograba practicar ese día. Falló mucho. Pero con el tiempo, hizo que el timbre torcido de su naturaleza humana fuera un poco menos torcido.</p>
<p>Creo que todos podemos. No debes usar el método exacto de Franklin. De hecho, recomiendo ser más específico que “practicar la Humildad”, y tener un plan de Cuando→Entonces específico, como:</p>
<p><strong>Ejemplo de plan de Cuando→Entonces:</strong> <em>“Cuando estoy a punto de publicar algo estando enojado en el internet, esperaré una hora antes de enviarlo”.</em></p>
<p>“Sé el cambio que quieres ver en el mundo” etc. etc.</p>

<p>Conoce a tu lobo. <br/>Necesidades físicas. <br/>Necesidades sociales. <br/>Volverte mejor persona.</p>
<p>Lo que te ayuda a cumplir <em>todo</em> esto al mismo tiempo: <strong>hacer del miedo tu amigo.</strong> Construir una colaboración más saludable con tu miedo (conoce al lobo) te ayudará a mejorar al protegerte a ti mismx (necesidades físicas), a ser más vulnerable con amigxs confiables (necesidades sociales), y mejorará tu carácter moral (necesidades para “volverse una mejor persona”).</p>

<h1><strong>Mi Lobo y Yo</strong></h1>
<p>Si esta fuera una película, habría aprendido a ser amigo de mi lobo en un momento impactante de catársis, con explosiones en el fondo. Esa sería una buena historia.</p>
<p>En vez de eso, sólo aprendí a ser amigo de mi lobo <em>mientras intentaba</em> hacer una buena historia.</p>
<p>Cuando comencé a escribir mi juego <em>Aventuras con Ansiedad</em>, planeaba que fuera un montón de lecciones de TCC y concientización redondeadas en una narrativa. Dos problemas: 1) La historia no se sentía auténtica. 2) No podía hacer que los diálogos del personaje de la Ansiedad salieran naturalmente.</p>
<p>Pero luego me di cuenta de una solución obvia para el Problema #2: No debería escribir al personaje de la Ansiedad, mi <em>ansiedad</em> debería escribir al personaje de la Ansiedad.</p>
<p>Y así comenzó una extraña colaboración.</p>
<p>Efecto secundario extraño: Mi ansiedad comenzó a <em>gustarme</em>. Porque ahora, siempre que mi ansiedad comenzaba a ir en espiral, como:</p>
<blockquote><p>🐺 ¿Qué podemos hacer que importe en el gran esquema de las cosas? ¿Contribuir a la humanidad? Todos los grandes trabajos tienen un declive como Ozymandias. ¿Amor? La muerte siempre lo separa. ¡Y hay mucha muerte! Vamos a morir, nuestros seres queridxs van a morir, ¡la Segunda Ley de la Termodinámica dice que incluso el <em>universo</em> morirá! LA VIDA NO TIENE SENTIDO, LA MUERTE NO TIENE SENTIDO, E INCLUSO EL SENTIDO NO TIENE SENT-</p>

<p>Pensaría:</p>

<p>Esto también resolvió el Problema #1: la razón por la que la historia se sentía forzada era porque nunca le di al personaje de la Ansiedad una verdadera motivación. Sólo era un enemigo como Skeletor, “malvado por el simple hecho de ser malvado”. Pero cuando le <em>pregunté</em> a mi ansiedad cuál era su motivación, me dijo:</p>

<p>Y con esa motivación central, <em>Aventuras con Ansiedad</em> se escribió sola. No sólo eso. Aprendí por qué llegué al máximo con la TCC y la concientización: porque aún estaba pensando en el miedo como mi enemigo.</p>
<p>Hasta que te das cuenta de que el miedo es (o intenta ser) tu perro guardián, seguirás temiendo al miedo. </p>
<p>Y entre más colaboraba con mi perro de refugio maltratado en el juego, más colaborábamos en el resto de nuestra vida. Lo escuchaba ladrar “¡nos odian!”, veía la señal de Dolor debajo de sólo las palabras, e intentábamos un experimento para satisfacer la necesidad insatisfecha. Juntos. Como un equipo.</p>
<p>Bueno, creo que dejaré que mi amigo tenga la última palabra. ¿Lobo?</p>
<blockquote><p>🐺 Okey, este artículo sigue siendo demasiado largo. ¡Tiene más de +4000 palabras! Es bueno ser escéptico en la ciencia, aunque me gustaría decir: aunque todas las terapias hayan sido comprobadas como equivalentes, se ha comprobado que son equivalentemente <em>buenas</em>, y mucho mejor que la falta de terapia (autoayuda o profesional). E incluso si las medicinas sólo son un 25% mejor que el placebo, ser un 25% mejor al salvar vidas sigue siendo <em>mucho</em>. Además, la ciencia es un proceso al aprender de tus errores, y con gratitud, los científicos <em>están</em> aprendiendo de la crisis de replicación.</p>

<h1 id="toc_0">An Old Friend</h1>
<p>I remember my first panic attack. I was at the bus stop. I'd just moved to a new city, and the bus never showed up. So the little wolf in my brain said to me:</p>
<blockquote>
<p>🐺 We're in a new place, and we can't even figure out how busses here work?</p>
<p>🐺 That means we won't be able to make friends! Or get home safely! Or buy things we need to survive!</p>
<p>🐺 Wait, why is our heart pounding? Why can't we breathe?! Aren't heart attacks in our family medical history?!?! Oh my god is this it?!?!?!</p>
<p>🐺 AAAAAHHHHH</p>
</blockquote>
<p>In 4 mental steps, a no-show bus had me 100% <em>convinced</em> I was going to die.</p>
<p>So, that's why I never trusted the saying, "trust your gut." Or, "your feelings are valid." Imagine this scene:</p>
<blockquote>
<p>Friend, to you: I feel worthless. I feel like a burden to everyone. I feel that deep down I'm an irredeemably broken, evil person. </p>
<p>You, to friend: Your feelings are valid! :D</p>
</blockquote>
<p>Thus, I trusted those <em>other</em> platitudes: "Emotions are irrational." "The only thing to fear is fear itself." "Don't worry, be happy!"</p>
<p>So, I looked for ways to shut my fear up.</p>
<p>It worked! I used random hookups and risky sex to drown out the sounds of my brain screaming. Finally, now that I paid no attention at all to my fear... I walked straight into several abusive and dangerous situations.</p>
<p>(FUN FACT: In 1994, neuroscientists found <a href="https://en.wikipedia.org/wiki/S.M._(patient)">a woman with both her amygdala destroyed</a>. She was the woman with no fear. No anxiety. No worries at all. That's why she's been victimized, mugged, and almost murdered several times.)</p>
<p>Thankfully, my friends were afraid <em>for</em> me, when I was too afraid to let myself be afraid. (The only thing to fear is fear itself, right?) My pals helped me realize my situation <em>was</em> abusive, and got me out of it.</p>
<p>A few months later, I heard the familiar voice of an old friend:</p>

<h1 id="toc_1">Therapies I Tried</h1>
<p>If this was a movie, that should've been the point I realized the value of fear.</p>
<p>Nope. I learnt nothing.</p>
<p>It did, however, inspire me to <em>finally</em> try psychotherapy. I first tried <a href="https://en.wikipedia.org/wiki/Cognitive_behavioral_therapy">Cognitive Behavioral Therapy</a> (CBT), which <a href="https://onlinelibrary.wiley.com/doi/full/10.1002/da.20829">meta-analyses have shown</a> is as good or better than medications for depression & anxiety. The therapy recommends "challenging your thoughts" by pointing out all the irrational "cognitive distortions" in your fears. (🤓 “Well, <em>Actually</em>...”)</p>
<p>CBT helped me a lot, but I quickly hit a plateau. My problem was I used CBT as a <em>weapon</em> against my fear. I still thought of fear as my <em>enemy</em>.</p>
<p>Next, I tried a <a href="https://en.wikipedia.org/wiki/Mindfulness">mindfulness</a>-based therapy – specifically, <a href="https://en.wikipedia.org/wiki/Acceptance_and_commitment_therapy">Acceptance & Commitment Therapy</a> – which recommends <em>not</em> fighting your thoughts, but just letting your feelings pass by. (Metaphor I was told: anxiety's like quicksand – the more you struggle, the quicker you sink. Therefore: don't struggle.)</p>
<p>Again, I used mindfulness as just another way to <em>ignore</em> my fear. Fear was <em>still</em> my enemy.</p>
<p>It took me a <em>decade</em> to finally figure it out, but fear is––</p>
<p>Hang on, my wolf wants to say something:</p>
<blockquote>
<p>🐺 Nicky, CBT and mindfulness have helped <em>millions</em> of people, and are backed by <em>hundreds</em> of studies. Who are <em>we</em> to poop all over what saves peoples' <em>lives?!</em></p>
</blockquote>
<p>Thanks, wolf! That's a very good concern you've brought up.</p>
<p>I want to clarify: CBT and mindfulness <em>does</em> help people. They helped <em>me</em> immensely.</p>
<p>But no technique will fully work if you believe that fear is an <em>enemy</em> to be "overcome" or "conquered". Or an annoying thing to "mindfully" put up with. As I was saying earlier: it took me a decade to finally figure it out, but fear is not an enemy.</p>
<p>Fear is a <em>friend.</em></p>

<h1 id="toc_2">The Purpose of Pain, The Function of Feelings</h1>
<p>"Fear is a friend"?! That sounds stupid – even <em>morally offensive</em> – to someone with near-daily panic attacks. So why am <em>I</em>, someone who knows this pain, saying something like <em>that?</em></p>
<p>To understand this, imagine putting your hand on a lit stove.</p>
<p>🔥👋😰</p>
<p>Obviously: it would hurt.</p>
<p>Less obvious: it's a <em>good thing</em> that it would hurt.</p>
<p>Pain is an alarm system. It tells you when things are bad, <em>which is good.</em></p>
<p>(FUN FACT: There's a rare condition called <a href="https://en.wikipedia.org/wiki/Congenital_insensitivity_to_pain">congenital insensitivity to pain</a>, where people can't feel pain. As a result, adults with the condition have lots of wounds, burns, and broken bones. They're the lucky ones – the rest are dead.)</p>
<p>However, you'd also want an alarm system to go off <em>before</em> harm is done. This alarm system is called "fear". It's an alarm that predicts – and tries to protect you from – <em>future</em> harm.</p>
<p>Harm to what? Your fundamental human needs:</p>
<ol>
<li><strong>Physical Needs</strong> – survival, health, safety<br>
(When threatened: 🐺 “We're in danger!”)</li>
<li><strong>Social Needs</strong> – friends, family, lovers<br>
(When threatened: 🐺 “Nobody likes us!”)</li>
<li><strong>"Becoming A Better Person" Needs</strong> – learning, character growth, doing good for others<br>
(When threatened: 🐺 “We're a bad person!”)</li>
</ol>
<p>(This list of needs is <span style="text-decoration:line-through">something I pulled out my bum</span> a condensed version of <a href="https://en.wikipedia.org/wiki/Maslow%27s_hierarchy_of_needs">Maslow's hierarchy</a> + <a href="https://selfdeterminationtheory.org/SDT/documents/2000_RyanDeci_SDT.pdf">Self-Determination Theory [pdf]</a>)</p>
<p>Here's my conjecture. It's not original, hundreds have said it before, but it still took me forever to learn:</p>
<p><strong>🚨 ALL FEELINGS ARE IMPERFECT SIGNALS ABOUT MET & UNMET NEEDS. 🚨</strong></p>
<p>This is the <a href="https://en.wikipedia.org/wiki/Functional_accounts_of_emotion">functionalist view of emotions</a>. But, what do I mean by "signal"?</p>
<p>Imagine a cafe. When a customer arrives, the bell above the entrance door gives a <em>ding</em> signal.</p>
<p>Likewise, when a body/mind need is met – or is about to – we feel a Pleasure signal: joy, anticipation, curiosity, the "Aha!" moment, pride.</p>
<p>Imagine a cafe's smoke alarm. When something in the kitchen is burning, it gives a <em>BEEP BEEP BEEP</em> signal.</p>
<p>Likewise, when a body/mind need is <em>not</em> being met – or is being threatened – we feel a Pain signal: fear, loneliness, frustration, guilt, grief.</p>
<p>But wait, isn't this just the same as "your feelings are always valid"? No, because <em>all signals can have false alarms</em>. Thus, negative feelings aren't <em>always</em> valid, but they aren't <em>always</em> irrational either. They're clues – not to be taken as 100% literal truth, but not to be thrown out entirely either. (Have an over-sensitive alarm? We'll see how to "re-calibrate" your signals with Habits, in the next section)</p>
<p>All my life, I thought mentally healthy people were just better at "coping" with "negative" emotions. <em>The very vocabulary of this idea is wrong.</em> <strong>The mentally healthy don't "cope" with emotions, they collaborate <em>with</em> them. They know how to listen to, act on, and re-calibrate the signals.</strong></p>
<p>When the smoke alarm goes off:</p>
<ul>
<li>A healthy person knows to turn off the stove, open a window, and put baking soda over the grease fire. If the alarm's too sensitive, they'll move it somewhere further.</li>
<li>An anxious person throws water over the grease fire and makes it worse. Or plugs their ears to not hear the alarm. Or smashes the alarm with a hammer. Or tries to rationally argue with the alarm about its distortions. Or decides to "mindfully" ignore it.</li>
</ul>
<p>Once I understood feelings = alarms & signals, I realized a lot of what I thought were emotions' bugs were actually features! "Negative" emotions turn on by themselves and you can't turn them off at will – <em>this is a good feature for an automatic smoke detector.</em> "Positive" emotions never last, they always re-adjust themselves to your new normal – <em>this is a good feature for smart thermostats.</em></p>
<p>A good life is not about minimizing Pain and maximizing Pleasure. That's like a cafe whose goal to minimize alarms & maximize entrance-bell-ringing. Feelings are <em>NOT</em> the ends, they are the <em>means</em> to the ends: a fulfilling life.</p>
<p>So that's why I claim "fear is not an enemy, it's a friend." But what kind of friend is fear? The "Man's [sic] Best Friend" kind. In a sentence:</p>
<p><strong>🐺 FEAR IS A GUARD DOG FOR YOUR NEEDS. 🐺</strong></p>
<p>When it yaps “nobody likes us!” it's trying (however badly) to protect your need for belonging. When it yaps “we're bad people!” it's trying (very poorly) to protect your need for personal growth.</p>
<p>(The idea of a sub-agent in your mind isn't as wacky as it sounds – this thought's popped up independently in several fields: <a href="https://en.wikipedia.org/wiki/Thinking,_Fast_and_Slow">"System 1 and System 2"</a> in behavioral economics, <a href="https://en.wikipedia.org/wiki/The_Righteous_Mind">"The Elephant & The Rider"</a> in social psychology, <a href="https://en.wikipedia.org/wiki/Society_of_Mind">"The Society of Mind"</a> in cognitive science, etc)</p>
<p>However, maybe you have a hyperactive dog that barks at shadows. It's not the dog's fault. Maybe in the past, it's been abused or neglected. But the dog genuinely wants to help you! That's its literal evolved function!</p>
<p>It yaps because it's a battered shelter dog, and it needs you to help it heal.</p>
<p>Sadly, many people's first response to the loud dog – including mine – was to lash out at it. But you can't beat the meanness out of a dog, or scare the fear out of it. (Note: <a href="http://dogscouts.org/base/tonto-site/uploads/2014/10/620_art_training_methods.pdf">this is also true for literal dog-training [pdf]</a>.)</p>
<p>So... how <em>do</em> you train your dog?</p>

<h1 id="toc_3">Habits 101</h1>
<p>To train a dog, first: don't beat the dog. Don't fear fear itself.</p>
<p>So, what then, are you supposed to buy one of those clickers and train your own mind with operant conditioning?</p>
<p>Well... yeah! Okay, dog clicker is optional. But, we have a word for when humans do operant conditioning on themselves:</p>
<p><strong>Habits.</strong></p>
<p>Here's a quick summary of the science of forming habits, <a href="https://bjgp.org/content/bjgp/62/605/664.full.pdf">paraphrased from the British Journal of General Practice [pdf]</a>:</p>
<ol>
<li><p><strong>Habit = When X, Then Y.</strong><br>
X is the "cue", Y is the "routine". Example: "when I come out of the shower, then I will floss my teeth."</p></li>
<li><p><strong>To build a habit, have a consistent When.</strong><br>
Example: if you're trying to eat healthier, don't just say "I'll eat more fruits". Give yourself a <em>specific time and/or place,</em> like, "after I have lunch at home I will have a piece of fruit". (Also known in psychology as an <a href="http://kops.uni-konstanz.de/bitstream/handle/123456789/10101/99Goll_ImpInt.pdf">Implementation Intention. [pdf]</a>)</p></li>
<li><p><strong>To build a habit, have a simple Then.</strong><br>
Example: if you're new to meditation, <em>don't</em> start with "meditate for 30 minutes a day." Start with "meditate for 2 minutes a day." Once 2 minutes becomes habit, <em>then</em> you can increase it. </p></li>
<li><p><strong>To <em>break</em> a habit, change the When or Then:</strong><br>
Example: to stop myself from procrastinating, I use apps to block tempting websites. (Odysseus tied himself to the mast to resist the sirens' song.)</p></li>
<li><p><strong>Track your progress.</strong><br>
Personally: for each day I successfully do my When→Then plan, I draw an ⭕ on a calendar. If I fail, I draw an ❌.</p></li>
<li><p><strong>Do NOT try building more than one habit at a time.</strong> </p></li>
<li><p><strong>It takes 66 days (on average) for a habit to become automatic.</strong><br>
Be patient! Mind-training takes time, but it's worth it.</p></li>
</ol>
<p>Hang on, my guard dog wants to say something:</p>

<p>🐺 We just spent 1800+ words and we haven't <em>actually</em> given the reader any practical mental health tips! We're wasting their time!</p>
</blockquote>

<h1 id="toc_4">9 Evidence-Based Mental Health Habits</h1>
<p>This list is to help you start improving your mental health <em>today.</em> Nine sounds overwhelming, so just pick <em>one</em> habit from the list below, make a small, simple When→Then plan, and track your progress for 66 days or until it becomes automatic. Then come back, pick another habit, repeat.</p>
<h2 id="toc_5">Habits to get to know your wolf better</h2>
<h3 id="toc_6">😌 Meditation:</h3>
<p>Yeah it's a cliché at this point, but meditation's been shown in meta-analyses to <a href="https://jamanetwork.com/journals/jamainternalmedicine/article-abstract/1809754">improve anxiety & depression</a>.</p>
<p>However, there's one cliché about meditation worth dispelling: the goal is <em>NOT</em> "clear your mind". Classic beginner mistake! The goal is to <em>observe</em> your mind, like a scientist: non-judgmentally. When the wolf starts howling – and it will – don't fear fear. Just listen. Observe.</p>
<p>Though I was critiquing "mindfulness" earlier (or my mis-implementation of it), meditation actually <em>is</em> profoundly helpful to my life.</p>
<p><strong>Example When→Then plan:</strong> <em>“After brushing my teeth in the morning, I will go to the living room and set a timer to meditate for 2 minutes.”</em></p>
<p>Recommended: <a href="https://www.youtube.com/watch?v=rqoxYKtEWEc">this 2-minute animated intro to meditation</a>.</p>
<h3 id="toc_7">📓 Journaling:</h3>
<p>Another cliché, but writing about your emotions has been shown to moderately <a href="http://citeseerx.ist.psu.edu/viewdoc/download?doi=10.1.1.518.1710&rep=rep1&type=pdf">improve psychological <em>and physical</em> health [pdf]</a>. Though, you have to write about your emotions <em>and try to understand them</em>. Expressing emotions without cognitive sense-making <a href="https://www.researchgate.net/profile/Philip_Ullrich/publication/11212874_Journaling_about_stressful_events_Effects_of_cognitive_processing_and_emotional_expression/links/0fcfd5090027dd0d0a000000.pdf">seems to not help [pdf]</a>.</p>
<p>Not sure how to begin journaling to understand your emotions? Here's a simple template:</p>
<p><em>"Today when [event], I felt [feeling] because it seemed to fulfill/challenge my need for [need]. Next time, I'll try [experiments around that need]."</em></p>
<p>Example: <em>"Today when my friends all chatted without me, I felt insecure because it seemed to challenge my need for belonging. Next time, I'll try to fulfill my need for belonging either by speaking up more, or practicing being comfortable listening to my pals, actively and wholly, without needing to pipe up to prove my existence."</em></p>
<p>(As much as I criticized "challenging your thoughts" earlier, <em>this</em> is where CBT shines. Knowing <a href="https://en.wikipedia.org/wiki/Cognitive_distortion">common cognitive distortions</a> and how to reframe them <em>does</em> help you make sense of the Pain signals. Just don't approach it like Debate Club, where the point of the game is to "win" by Well, Actually-ing your fear. The goal should be to help your fear <em>be a better helper</em>. Help it help you.)</p>
<p><strong>Example When→Then plan:</strong> <em>“Before going to sleep, I will write/draw about my feelings for 10 minutes.”</em></p>
<p>・・・</p>
<p>Remember, fear is a guard dog for your needs. If you hear it barking "we're in danger!" but with no <em>specific</em> cause, it's likely your <em>general</em> physical needs are not being fully met. To reassure your inner dog, <em>you</em> can take care of those needs:</p>
<h2 id="toc_8">Habits to protect your physical needs:</h2>
<p>Imagine if popsci magazines wrote, "Wow! Getting your computer's hardware wet <em>can affect how well the software runs</em>." Or "Wow! Having a lot of intensive software running <em>can make the hardware hot!</em>"</p>
<p>That's how I feel about articles acting surprised that physical health affects mental health & vice versa.</p>
<h3 id="toc_9">😴 Sleep:</h3>
<p>If natural selection decided to knock you out unconscious for a third of your life, you'd better <em>bet</em> there's a huge benefit to make that cost/benefit analysis work out.</p>
<p>And it does. As the director of UC Berkeley’s Center for Human Sleep Science explains <a href="https://www.indiebound.org/book/9781501144318">in his book</a>, a good night's sleep reduces your risk for heart disease, cancer, Alzheimer's, depression, anxiety, and more. As a best-selling children's author once said, “<a href="https://www.indiebound.org/book/9781617750250">Go The F**k To Sleep</a>.”</p>
<p><strong>Example When→Then plan:</strong> <em>“When it's 10pm, I will turn off all my devices, and put them on charger, outside the bedroom, in a trash can, where they belong.”</em></p>
<p>Recommended: <a href="https://justgetflux.com/">F.lux</a>. It's an app that changes your screens' lights in evenings, because blue light messes up your sleep cycle.</p>
<h3 id="toc_10">🏃♀️ Exercise:</h3>
<p>Jog. Hike. Play Frisbee. Just half an hour of moderate exercise a day is enough to give great benefits to your physical <em>and mental</em> health. <a href="https://www.sciencedirect.com/science/article/abs/pii/S0022395616300383">A recent meta-analysis</a> shows that exercise reduces depression <em>as much as</em> than psychotherapy or medication!</p>
<p><strong>Example When→Then plan:</strong> <em>“After getting home in the evening, I'll go for a 10 minute stroll.”</em> (Remember: you can always increase duration/intensity of a habit later)</p>
<h3 id="toc_11">🍆 Eat:</h3>
<p>Your gut bacteria makes 90% of your body's serotonin. So: you keep your microbes happy, they keep you happy, capiche? (See: this <a href="https://www.mentalhealth.org.uk/publications/feeding-minds">Mental Health Foundation report</a>)</p>
<p>There's a zillion diets out there, but most of them aren't based on science... and the science is full of failed replications and p-hacking. Personally, I go with Michael Pollan's anti-diet diet: <a href="https://www.indiebound.org/book/9780143114963/Michael-Pollan/Defense-Food">Eat food, not too much, mostly plants</a>.</p>
<p><strong>Example When→Then plan:</strong> <em>“Before grocery shopping, I'll eat a fruit so I'm not hungry and won't get tempted to buy chocolate-flavored Cheetos. Again.”</em></p>

<p>Our physical needs are essential, but we're not just animals, we're <em>social</em> animals. So, if your guard dog barks "nobody likes us!" you can reassure it with these habits:</p>
<h2 id="toc_12">Habits to protect your social needs:</h2>
<p>High-quality social connections, not surprisingly, <a href="https://www.ncbi.nlm.nih.gov/pmc/articles/PMC3455910/pdf/11524_2006_Article_44.pdf">reduces depression and anxiety [pdf]</a>. And "surprisingly", it even <a href="https://journals.plos.org/plosmedicine/article?id=10.1371/journal.pmed.1000316&mod=article_inline">reduces your risk of an early death by 50%</a>. (Again, it shouldn't <em>still</em> be surprising that hardware affects software and software affects hardware)</p>
<h3 id="toc_13">👯♂️ Talk To Friends</h3>
<p>Some anecdote-not-data advice:</p>
<ol>
<li>Whenever <em>possible:</em> Real-Life Face-To-Face > Videochat > Phone Call > Text/Email. </li>
<li>Meet with friends <em>outside</em> your usual context. Examples: meet a friend from work <em>outside</em> work, go with housemates <em>out</em> to a movie. Otherwise, you'll probably lose touch after leaving the job or house.</li>
<li>Because everyone's a busy bee who lives in a rectangular beehive called a calendar, <em>regularly schedule friend-hangouts</em>. Make friendship a <em>habit</em>, for both of you!</li>
</ol>
<p>Also, talk about your thoughts & feelings with pals! Besides strengthening the friendship, I suspect sharing your feelings with another person improves your mental health the same way journaling does: explaining your emotions makes you understand your own emotions.</p>
<p><strong>Example When→Then plan:</strong> <em>“Every first Monday of the month, I'll video-call my good friend who's in the distant, faraway land of New Haven, CT.”</em></p>
<h3 id="toc_14">🎳 Make New Friends</h3>
<p>Option 1: Ask friends to introduce you to their friends. (e.g: you all go to a movie together)</p>
<p>Option 2: Join a class or volunteer group or bowling league on <a href="https://www.meetup.com/">Meetup.com</a>. (They're not paying me to say this.) I work independently and just moved to a new city, so it could've been super lonely, but Meetup helped me make new friends fast! Just remember to also meet your new friends <em>outside</em> of the meetup.</p>

<p>Finally – our physical and social needs are essential, but we're not just social animals, we're <em>persons</em>. So, if your dog barks "we're terrible, evil, broken!", you can reassure it with these habits:</p>
<h2 id="toc_15">Habits to protect your "becoming a better person" needs:</h2>
<p>The last decade of <a href="https://en.wikipedia.org/wiki/Positive_psychology">"the science of happiness"</a> has been all about how happiness is not enough.</p>
<p>Researchers now identify <a href="http://www.preptheday.com/uploads/1/2/0/0/120050120/hedonia_eudaimonia_and_well-being.pdf">two kinds of well-being [pdf]</a> – <strong>Hedonia</strong>, which is pleasure & fun, and <strong>Eudaimonia</strong>, which is purpose & fulfillment. The two aren't opposed, but they are different. And of course, <a href="https://www.researchgate.net/profile/Veronika_Huta/publication/23545617_Living_well_A_self-determination_theory_perspective_on_eudaimonia/links/546ce1330cf26e95bc3ca838/Living-well-A-self-determination-theory-perspective-on-eudaimonia.pdf">eudamonia predicts better psychological & physical health [pdf]</a>.</p>
<p>So, how do you find the meaning of life? Dunno, that's a question for philosophers. However, you can find <em>many</em> meaning(s) <em>in</em> life, like being a good friend, raising a child, volunteering for a cause... and pushing yourself to your fullest human potential, with habits like:</p>

<p>Just pick <em>something</em> and set aside a day of the week (or hour of the day) to read a book, or <a href="https://en.wikipedia.org/wiki/Practice_(learning_method)#Deliberate_practice">deliberately practice</a> a skill.</p>
<p><strong>Example When→Then plan:</strong> <em>“Every Sunday evening, I'll try cooking a new recipe.”</em></p>

<h3 id="toc_17">😇 “It Builds Character”</h3>
<p>Benjamin Franklin was the first lifehacker. In-between experimenting with lightning and fighting to abolish slavery, he also strived to improve his moral character with the help of... index cards. <a href="https://www.thesimpledollar.com/ben-franklins-thirteen-virtues-using-one-week-to-change-your-life/">As described in his autobiography</a>: he carried a card with 7 columns – one for each day of the week – and 13 rows – one for each Virtue he wanted to work on. At the end of each day, he'd draw a dot for each Virtue he'd successfully practiced that day. He failed a lot. But over time, he got the crooked timbre of his human nature a little less crooked.</p>
<p>I think we all can, too. You don't have to use Franklin's exact method. In fact, I recommend being more specific than "practice Humilty", and have a specific When→Then plan, like:</p>
<p><strong>Example When→Then plan:</strong> <em>“When I'm about to post something angry on the internet, I will wait one hour before hitting Send.”</em></p>
<p>“Be the change you want to see in the world” etc etc.</p>

<p>Know your wolf.<br>
Physical needs.<br>
Social needs.<br>
Becoming a better person.</p>
<p>What helps you meet <em>all</em> of these at the same time: <strong>making fear your friend.</strong> Building a healthier collaboration with your fear (know the wolf) will help you get better at protecting yourself (physical needs), be more vulnerable with trusted friends (social needs), and let you improve your moral character ("becoming a better person" needs).</p>
<p>Hang on, my friend wants to say something:</p>

<p>Good point! Let's refresh the reader's memory with a summary:</p>

<h1 id="toc_18">TL;DR</h1>

<li><strong>Do not fear fear itself.</strong></li>
<li>Pain is a protector. </li>
<li>Fear is a guard dog for your needs.</li>
<li><strong>All feelings are imperfect signals about met/unmet needs.</strong></li>
<li>Our fundamental human needs are: physical needs, social needs, "becoming a better person" needs.</li>
<li><strong>Healthy people don't "cope" with emotions, they <em>collaborate</em> with them. They use "negative" emotions as clues, constructive criticism to improve their lives.</strong></li>
<li>If your fear guard-dog is too hyperactive, don't shoot the dog! Retrain it by forming habits.</li>

<li>To form habits, have a consistent "When" and simple "Then". Track your progress for ~66 days. One habit at a time.</li>
<li>Physical health affects mental health & vice versa. Hardware affects software, software affects hardware.</li>

<h1 id="toc_19">Me & My Wolf</h1>
<p>If this was a movie, I should've learnt to befriend my wolf in a shocking moment of catharsis, with explosions in the background. That would have made a good story.</p>
<p>Instead, I only learnt to befriend my wolf <em>while trying</em> to make a good story.</p>
<p>When I started writing my game <em>Adventures With Anxiety</em>, I planned it to be a bunch of CBT & mindfulness lessons wrapped up in a narrative. Two problems: 1) The story felt inauthentic. 2) I couldn't make the Anxiety character's dialogue come out naturally.</p>
<p>But then I realized an obvious solution for Problem #2: <em>I</em> shouldn't write the Anxiety character, my <em>anxiety</em> should write the Anxiety character.</p>
<p>Thus began a weird collaboration.</p>
<p>Strange side effect: I started <em>liking</em> my anxiety. Because now, whenever my anxiety went on a thought-spiral like:</p>

<p>🐺 What can we even do that matters in the grand scheme of things? Contribute to humanity? All great works decay like Ozymandias. Love? Death always does it part. And how much death there is! We'll die, our loved ones will die, the 2nd Law of Thermodynamics means even the <em>universe</em> will die! LIFE HAS NO MEANING, DEATH HAS NO MEANING, AND EVEN MEANING HAS NO MEANI–</p>
</blockquote>
<p>I would think:</p>
<p>1) holy s*** that's terrifying<br>
2) this is <em>incredible</em> writing material! Thanks, wolf!</p>
<p>This also solved Problem #1: the reason the story felt forced was because I never gave the Anxiety character a real motivation. It was just a Skeletor-like "evil for the sake of being evil" enemy. But when I just <em>asked</em> my anxiety what its motivation was, it told me:</p>
<blockquote>
<p>🐺 I want you to be safe.</p>
</blockquote>
<p>And with that core motivation, <em>Adventures With Anxiety</em> basically wrote itself. Not only that, I learnt that why CBT & mindfulness plateaued out for me: because I was still thinking of fear as my enemy.</p>
<p>Until you realize fear is (trying to be) your guard-dog, you will still fear fear itself.</p>
<p>And the more my battered shelter dog and I collaborated on the game, the more we collaborated in the rest of our life. I'd hear it bark "they hate us!", I'd see the Pain signal below the mere words, and we'd try an experiment to fulfill the unmet need. Together. As a team.</p>
<p>Alright, I think I'll let my friend have the final say. Wolf?</p>

<p>Fair enough! It's good in science to be skeptical, though I'd like to say: even if all therapies have been proven equivalent, they've been proven equivalently <em>good</em>, and much better than lack of therapy (self-help or professional). And even if meds are only 25% better than placebo, being 25% better at saving lives is still a <em>lot</em>. Also, science is a process of learning from mistakes, and gratefully, scientists <em>are</em> learning from the replication crisis.</p>
<p>Still, thanks for the constructive criticism, and protecting my need for intellectual honesty!</p>
